At last count, 74 percent of U.S. adults and 35 percent of children are overweight or obese. These numbers tick up every year.
“We are trying to understand the properties of our food environment that regulate appetite and cause people to overeat and gain body fat,” says Kevin Hall, a researcher at the National Institutes of Health.
Hall discovered that ultra-processed foods are the culprit. In a 2019 study, Hall offered 20 people largely unprocessed foods for two weeks and ultra-processed foods for two weeks. Unprocessed foods are fresh or frozen vegetables and fruits, beans, nuts, seeds, unflavored yogurt, pasta, oats, rice, no-sugar-added muesli or shredded wheat, etc. Ultra-processed foods include sugary drinks, chips, ice cream, chocolate, packaged breads, cookies, pastries, breakfast cereals, cereal bars, flavored yogurts, frozen pizza, instant soups, etc.
“People consumed an average of 500 more calories a day on the ultra-processed foods compared to the unprocessed foods,” says Hall. “That led them to gain two pounds on the ultra-processed diet and lose two pounds on the unprocessed diet.”
The meals in both diets had equal amounts of carbohydrates, sugar, fat, protein, and fiber. But, there was a key difference between the two diets: Beverages aside, the ultra-processed food diet had nearly twice the caloric density of the unprocessed food diet.
Calorie density is the number of calories in a given portion. It is the measure of how many calories are in a given weight of the food. For example, one pound of doughnuts contains over 2000 calories making it a calorically dense food item compared to one pound of grapes which contains only 306 calories.
Barbara Roll, director of the Laboratory for the Study of Human Ingestive Behavior at Penn State, performed a study where the participants ate 290 calories at an all-you-can-eat lunch buffet with chicken and rice casserole. One group got the casserole with a cup and a half of water, the other got the chicken and rice watered down into a soup. They started with the casserole and were offered to eat whatever else they wanted. The group who sat the soupy casserole ate on average 400 calories less.
In other words, Roll says, “it’s better to eat your water, not just drink it. When you drink water, it empties out of your stomach more quickly.”
It’s not just soup. The best way to add water to your diet: eat more fruits and vegetables.
In a 2007 study, Rolls randomly assigned women with obesity to eat either less fat or eat less fat and eat more fruits and vegetables for a year. “The group that ate extra fruit and vegetables lowered their calorie density more, and they were eating a better quality diet.” The diet with the fruits and vegetables also made the participants less hungry.
“Companies are all about maximizing the allure of their products,” says Michael Moss, Pulitzer Prize-winning former New York times reporter whose book Hooked: Food, Free Will, and How the Food Giants Exploit Our Addictions. “One definition of addiction is a repetitive behavior that some people find difficult to quit… That perfectly fits our relationship to food, though it varies from person to person,” says Mr. Moss.
Instead of addiction, food companies use the words “craveability” and “likability”. Unfortunately, Moss explains, we are designed to put on lots of body fat and defend against any efforts to shrink it. In hunter-gatherer societies, extra body fat could make the difference between life and death.
This didn’t matter until about 50 years ago when the food industry changed the nature of our food. These companies now have scientists who spend their time devising formulas that create the biggest attraction in the brain. It starts with the three ingredients featured in Moss’s previous book, Salt, Sugar, Fat.
- Sugar -“The industry came up with the term ‘bliss point’ to describe the perfect amount of sugar in a drink or food that would send us over the moon. Not too little, not too much.”
- Fat – “In snack foods like potato chips, 50 percent of the calories typically come from fat, which gives them that melt-in-your-mouth phenomenon, which so much ultra-processed food has. You hardly even have to chew it.”
- Salt – “Salt is the flavor burst because it’s often on the surface of the food and the first thing that touches the tongue.”
Fat and carbs are in the foods that people find the most irresistible. Ashley Gearhardt, associate professor of psychology at the University of Michigan, points out that chocolate, ice cream, french fries are the foods most people overeat. Gearhardt explains that flavor enhancers and texturizes amplify the appeal of highly process foods.”
Variety is also compelling. Barbara Rolls did a study in 1982 that showed people eat about 15 percent more pasta if given a variety of shapes instead of just one. “And when we serve sandwiches with four different fillings, people ate a third more than when they were served sandwiches with one filling…The appeal of variety explains the smorgasbord effect where you can feel completely full, but dessert comes along and all of a sudden your brains goes, ‘Ah, we can eat more.'” Or think of the potato chip aisle that has more than 10 different flavors to choose from.
In Hall’s 2019 study, people ate the ultra-processed foods faster than the unprocessed foods. Unprocessed foods take more chewing. They have more intact fiber.
Studies show that TV ads influence food preferences and consumption, at least in children, according to the World Health Organization. “Companies know how to press those emotional buttons to get us to eat, even when we are not hungry,” says Moss. “The key is to create strong food memories by showing the product at the precise moment when our emotions are running high.”
The food industry has created more and more products that encourage us to snack during the day. “It’s basically a fourth meal,” says Moss. Snacks are ultra-convenient and usually able to be eaten while you are doing something else. When that happens, your brain is not paying attention to the signals from your stomach. In one study, people ate about 35 percent more pizza and 70 percent more mac and cheese while watching TV than while listening to music.
“The food industry is all about making products as cheaply as possible,” says Moss. “They use flavors that mimic the tastes and smells of the real thing. Their overall purpose is to keep their food as cheap as possible. Moss ask companies to help people by adding more fruits and vegetables. They cannot because if they “stuff a Hot Pocket with broccoli rabe, they lose the cheapness factor.”
Tips to help minimize ultra-processed foods and cut calorie density:
- Load your plate with fruits and vegetables. Big Portions! “We eat with our eyes and our brains,” says Rolls. “If we see a big portion, that sets us up to feel more satisfied. If a plate looks half empty, that sets us up to feel hungry.”
- Eat healthy fats like nuts and seeds which are calorie dense with water-rich food like fruits and veggies.
- Stick to water, coffee, tea or other calorie-free beverages.
- Cook your own food whenever possible.
Wild Rice
Wild rice is a semi-aquatic grass that grows in North America’s Great Lakes region. This grass grows naturally in shallow freshwater marshes and along the shores of streams and lakes. It’s one of only two native grains commonly eaten in the United States. (The other is corn.) Wild rice may also be known as Indian rice, Canada rice, and water oats.
Despite its name, wild rice is not rice at all. It is the seed of an aquatic grass that looks like rice, but it is not directly related to it. It’s only referred to as rice because it looks and cooks like other types of rice.
There are four different species of wild rice. One is native to Asia and harvested as a vegetable. The remaining three are native to North America and harvested as a grain. Wild rice was originally grown and harvested by Native Americans, who have used the grain as a staple food for hundreds of years.
Wild rice has a chewy outer sheath that holds the nutrient-dense grain inside, and it grows on short stalks in shallow water. It is harvested for consumption and serves as food to various aquatic animals.
A 3.5-ounce serving of cooked wild rice provides:
- Calories: 101
- Carbs: 21 grams
- Protein: 4 grams
- Fiber: 2 grams
- Vitamin B6: 7% of the Daily Value (DV)
- Folate: 6% of the DV
- Magnesium: 8% of the DV
- Phosphorus: 8% of the DV
- Zinc: 9% of the DV
- Copper: 6% of the DV

With 101 calories, 3.5 ounces of cooked wild rice provides slightly fewer calories than the same serving of brown or white rice, which provide 112 and 130 calories, respectively.
Wild rice also contains small amounts of iron, potassium, and selenium.
Wild rice contains more protein than regular rice and many other grains. A 3.5-ounce serving of wild rice provides 4 grams of protein, which is twice as much as regular brown or white rice. Wild rice is considered a complete protein, meaning it contains all nine essential amino acids.
In an analysis of 11 samples of wild rice, it was found to have 30 times greater antioxidant activity than white rice. Its impressive levels of antioxidants was confirmed by researchers from the University of Minnesota. Antioxidants neutralize free radicals, the dangerous byproducts of cellular metabolism that may cause healthy cells to mutate or turn cancerous. This might include the free radicals that accumulate in the skin and can contribute to preventing signs of aging, such as wrinkles, age spots, and slower healing of blemishes. This may also be true for the ocular cells, and antioxidants can prevent macular degeneration and the onset of cataracts.
A higher intake of whole grains is associated with a decreased risk of heart disease. A review of 45 studies noted that people who ate the most whole grains had a 16–21% lower risk of heart disease, compared with those who ate the least. One study found that increasing your whole-grain intake by 25 grams per day may decrease your risk of a heart attack by 12–13%.
Several animal studies indicate that eating wild rice reduces LDL cholesterol and prevents plaque buildup in arteries, which may lower heart disease risk.
As we age, our bodies begin to break down, including our bones. In order to maintain strong bones, intake of phosphorus-rich foods like wild rice can be very helpful. Phosphorous and zinc may be important for maintaining bone mineral density.
The fiber content of wild rice is the same as brown rice, with each providing 1.8 grams of fiber per 3.5-ounce serving. Aside from optimizing your cholesterol balance, fiber also bulks up your stool and eases your digestive process. By facilitating peristalsis, dietary fiber may help you eliminate constipation, diarrhea, bloating, cramping, excess flatulence, as well as more serious gastrointestinal concerns, gastric ulcers, and hemorrhoids. Research suggests that a fiber-rich diet may also be positively linked with a lower risk of colon cancer
Diets high in whole grains like wild rice may decrease your risk of type 2 diabetes by 20–30%. This is mainly attributed to the vitamins, minerals, plant compounds, and fiber in whole grains. In a review of 16 studies, whole grains were associated with a reduced risk of type 2 diabetes. Researchers suggest eating at least two servings of whole grains per day. Data from 6 studies in 286,125 people indicates that eating 2 servings of whole grains per day is associated with a 21% reduction in type 2 diabetes risk.
The glycemic index (GI) is a measure of how quickly a food spikes your blood sugar. The GI of wild rice is 57, which is similar to that of oats and brown rice.

How to Buy
The grain aisle in your local co-op is likely to carry at least one brand of wild rice, and specialty shops may stock multiple varieties. Look for hand-harvested wild rice or cultivated. Wild rice can be bought in bulk at most health food stores.
How to Store
Keep wild rice dry in an airtight container in a dark, cool spot. It will keep for years as long as it doesn’t get wet. Store cooked wild rice in a closed container in the fridge for up to a week. Freeze cooked wild rice in an airtight container for up to six months.
How to Cook
Wild rice has a nutty, earthy flavor and chewy texture. It’s a great substitute for potatoes or pasta.
Make wild rice just as you prepare white or brown rice, but it will require a longer cooking time. The grains triple in size, so one cup of dried wild rice will yield at least three cups cooked. It takes 45–60 minutes to fully cook. Therefore, it may be a good idea to make large batches and freeze the leftovers for later meals.
Here is a simple recipe:
- 1 cup (160 grams) of wild rice
- 3 cups (700 ml) of water
- 1/2 teaspoon salt
- Rinse the wild rice with cold water.
- Place it in a saucepan and add the water and salt. Bring it to a boil over high heat.
- Reduce to a simmer and cover the pan.
- Simmer covered for 40–60 minutes until the water is absorbed. The wild rice is fully cooked when it cracks open and curls.
- Strain the rice and fluff it with a fork before serving.

Ingredients
- 6 cups vegetable stock
- 1 cup uncooked wild rice
- 8 ounces baby bella mushrooms, sliced
- 4 cloves garlic, minced
- 2 medium carrots, diced
- 2 ribs celery, diced
- 1 large (about 1 pound) sweet potato, peeled and diced
- 1 small white onion, peeled and diced
- 1 bay leaf
- 1 1/2 tablespoon Old Bay seasoning
- 1 (14-ounce) can unsweetened coconut milk
- 2 large handfuls of kale, roughly chopped with thick stems removed
- fine sea salt and freshly-cracked black pepper
Instructions
- Sauté the veggies. Heat (an extra) 1 tablespoon olive oil in a large stockpot over medium-high heat. Add onion and sauté for 5 minutes, stirring occasionally, until soft and translucent. Stir in the garlic and cook for an additional 1-2 minutes, stirring occasionally, until fragrant.
- Add base ingredients. Add in the vegetable stock, wild rice, mushrooms, carrots, celery, sweet potato, bay leaf and Old Bay seasoning. Stir to combine.
- Simmer. Continue cooking until the soup reaches a simmer. Then reduce heat to medium-low, cover and simmer for 30 to 40 minutes until the rice is tender, stirring occasionally.
- Add final ingredients. Add the coconut milk and kale to the soup, and stir gently until combined. Taste and season with salt and pepper (plus any extra Old Bay seasoning, if you would like) as needed.
